Morning Knee Stiffness: A 5-Minute Wake-Up Routine

The alarm goes off, you swing your legs out of bed, and the first few steps feel like walking on rusty hinges. Morning stiffness is one of the most common complaints of people with sore knees, especially with osteoarthritis. The good news: in most cases it eases quickly once the joint starts moving.

Instead of putting load on your knees straight away, give them five minutes to wake up.

Why knees are stiff in the morning

A joint needs movement to stay supple. During the night the knee hardly moves for hours, and the tissues around it become less elastic. In a worn joint this effect is stronger, which is why many people with osteoarthritis notice stiffness after sleep or after sitting for a long time. Typically it improves within half an hour of moving. A cold bedroom and a busy previous day can make it worse.

The 5-minute wake-up routine

Do these movements slowly and without pain, first lying on your back in bed and then sitting up:

  • Ankle pumps (30 seconds). Point your toes away from you, then pull them toward you. This gets the circulation in your legs going.
  • Heel slides (1 minute). Slide one heel toward your buttock so the knee bends, then slide it back. Alternate legs and go only as far as is comfortable.
  • Thigh tightening (1 minute). With your legs straight, gently press the back of the knee into the mattress and hold for 5 seconds. Relax and repeat with the other leg.
  • Gentle knee hug (30 seconds). Hold one knee with both hands, gently pull it toward your chest, then lower it. Alternate legs.
  • Seated knee straightening (1 minute). Sit on the bed with your legs hanging down and slowly straighten one knee until the leg is almost horizontal, hold for a moment and lower it. Alternate legs.
  • Marching on the spot (1 minute). Stand up, hold on to the bed or a wall and gently lift one knee and then the other, as if walking on the spot.

The routine should feel loosening, not painful. If a movement hurts, make it smaller or leave it out.

Tips for easier mornings

  • Take a warm shower. Warmth relaxes the tissues around the joint and makes the first movements easier.

When morning stiffness needs a doctor
